10,000 steps a day: how many calories it really burns
Not a single number: between 300 and 550 kcal depending on your weight and height. Here is the table, the public formula, the calculator, and what it changes for weight loss.

01 · Short answerThe single number is wrong: it all depends on your weight and your stride
“10,000 steps = 500 calories” is the formula you read everywhere. It is true for a 90 kg person, wrong for everyone else. The energy cost of a step depends on two things: the mass you move (your weight) and the distance you cover with each step (your stride, hence your height).
A 60 kg, 1.65 m woman burns about 300 kcal over 10,000 steps. A 90 kg, 1.85 m man burns 500. Same number of steps, a 200 kcal gap: the equivalent of a light meal a day, invisible to a counter that applies a single flat rate.

These values correspond to walking at a normal pace, between 4 and 5 km/h. Brisk walking (6 km/h and above): add 15 to 25%. Hilly terrain or a heavy bag: a bit more. Very slow walking while shopping: a bit less.

03 · The scienceWhere the formula comes from
The cost of walking is tabulated in the Compendium of Physical Activities (Ainsworth 2011): at a normal pace, walking costs about 3.3 MET, i.e. 3.3 times your resting expenditure. Brought back to cadence, one step costs weight × stride × 0.000722 kcal, with a stride estimated at 0.414 × your height. That is the formula of the calculator above, and it is public.
Two practical consequences. One: for the same steps, a heavier person burns more, not less, contrary to intuition. Two: the same person burns less per step after losing 10 kg. A fixed step goal therefore becomes less “profitable” over a diet, and needs recalculating.
Order of magnitude to place 10,000 steps within the day: for a 75 kg man at 15% body fat, they weigh about 400 kcal, i.e. 15 to 20% of a 2,400 kcal total expenditure. It is the most variable component of expenditure: Levine (2005) measured up to 350 kcal a day of difference depending on time spent standing, and 700 kcal between a 3,000-step profile and a 15,000-step one.
04 · Weight loss10,000 steps to lose weight: what it is really worth
Going from 3,000 to 10,000 steps a day adds 250 to 350 kcal of daily expenditure depending on your build. Over a month, that is 7,500 to 10,500 kcal, about 1 kg of fat if you do not compensate on the plate. That “if” is the whole question: walking moderately increases appetite, and most people eat part of what they burned without noticing.
The rule that works: do not reason “I did my steps, I am entitled to an extra”, reason in balance. Your total expenditure for the day, the TDEE, breaks down into BMR (rest) + NEAT (steps and non-exercise activity) + EAT (sport) + TEF (digestion). The 10,000 steps feed NEAT. If you know the four components, you know exactly how much to eat to stay in a deficit, even on days when you walk a lot.
Advantage of walking over intense cardio for losing fat: no recovery needed, no injury, no hormonal stress, and a weaker compensation effect. It is the most underrated lever of weight loss, and the easiest to keep up for twelve months.
05 · The trapYour watch lies about calories, not about steps
The number of steps measured by an iPhone, an Android or a watch is reliable. The calories displayed next to it are not: the Stanford study (Shcherbina 2017) measured errors of 27 to 93% on the energy expenditure of seven consumer sensors. Cause: these devices do not know your body composition and apply a generic walking cost.
A 10,000-step day displayed as “700 kcal” for a 75 kg profile is worth more like 350 to 400 kcal. If you eat your watch’s calories, your deficit disappears without you understanding why. Keep the raw data (the steps), drop the derived data (the calories), and compute them with your weight and height.
06 · GoalStep goal: the right number is yours
The 10,000 steps come from the marketing of a 1960s Japanese pedometer, the manpo-kei, not from a laboratory. Tudor-Locke’s review (2011) describes a continuum: under 5,000 steps a day the volume is low, 7,500 to 9,999 is already a good level, 10,000 and above a high volume. The benefits start well before and do not stop at 10,000.
Set your goal from your real 7-day average, plus 2,000 steps, kept every day. Each 2,000-step block is worth 60 to 110 kcal depending on your build: one bus stop earlier, calls while walking, stairs by default, ten minutes after each meal. Three habits are enough to change your expenditure.
The questions we get asked about the 10,000 steps
How many calories do 10,000 steps burn?
Between 300 and 550 kcal depending on your weight and height: about 300 kcal for 60 kg, 370 kcal for 70 kg, 430 kcal for 80 kg, 500 kcal for 90 kg. The single “10,000 steps = 500 kcal” figure you read everywhere only holds for a 90 kg profile.
10,000 steps, how many kilometres is that?
About 6.5 to 8 km depending on your height, because your stride depends on how tall you are (average stride = 0.414 × height). For 175 cm, 10,000 steps make 7.2 km.
How long does it take to walk 10,000 steps?
At a normal pace (100 to 110 steps per minute), count 1 h 30 to 1 h 40 of cumulative walking over the day. It is not a single outing: commutes, errands, stairs and breaks add up.
Do 10,000 steps a day make you lose weight?
Yes, if you do not compensate on the plate. Going from 3,000 to 10,000 steps adds 250 to 350 kcal of daily expenditure, a deficit that shows on the scale within a few weeks, provided you know your true total expenditure (TDEE) and track it.
My watch shows 700 kcal for 10,000 steps, is it wrong?
Often, yes. Watches and bands overestimate walking expenditure by 30 to 100% depending on the model (Shcherbina 2017). For 75 kg, 10,000 steps are worth more like 350 to 400 kcal. Keep the step count, which is reliable, and be wary of the calories displayed.
Do you really need 10,000 steps a day?

Does walking count as sport in my calories?
At a normal pace (under 5 km/h), walking belongs to NEAT, non-exercise expenditure, not to EAT (sessions). It is precisely the most variable component of your expenditure: up to 700 kcal a day of difference between two people of the same weight (Levine 2005).
